Main Lifts: Linear Progression
Coolcicada PPL progresses the barbell lifts once per week, not once per session. You perform the same weight on both Push days in a week, then add weight the following week.
| Lift | Weight Added | Frequency |
|---|
| Bench Press | +2.5 kg (5 lbs) | Every week |
| Overhead Press | +2.5 kg (5 lbs) | Every week |
| Incline Bench Press | +2.5 kg (5 lbs) | Every week |
| Bent Over Row | +2.5 kg (5 lbs) | Every week |
| Squat | +2.5 kg (5 lbs) | Every week |
| Deadlift | +5 kg (10 lbs) | Every week |
The weight added is to the total bar weight, not per side. Only add weight if you completed every prescribed rep on every set with good form on both of that week's sessions.
If the standard jump is too big, especially on overhead press and incline bench, microload with 1.25 kg (2.5 lbs) total using fractional plates.
Accessories: Double Progression
Every exercise with a rep range uses double progression. You progress reps first, then weight. Two variables, in a fixed order.
- Pick a weight you can complete at the bottom of the range on all sets
- Each session, try to add reps, staying inside the range
- When you hit the top of the range on every set with good form, add weight
- At the new weight you drop back to the bottom of the range, then climb again
Example on lateral raises (3x10-12):
Session 1: 7.5 kg (17.5 lbs) x 10, 10, 10
Session 2: 7.5 kg (17.5 lbs) x 12, 11, 10
Session 3: 7.5 kg (17.5 lbs) x 12, 12, 12 (top of range on all sets)
Session 4: 9 kg (20 lbs) x 10, 10, 10 (add weight, restart at the bottom)
Use the smallest jump the equipment allows. On dumbbells that is usually 2 to 2.5 kg (5 lbs) per hand, which is a big relative jump on small movements, so expect to spend several sessions rebuilding reps after each increase. On cable stacks and machines it is usually one pin, around 2.5 to 5 kg (5 to 10 lbs).
The rep ranges are not all the same, so read them carefully:
- 3x8-10: lat pulldown, seated row, leg press
- 3x10-12: lateral raise, pushdown, overhead extension, shrug, face pull, leg extension, leg curl, secondary curl
- 4x10-12: barbell curl
- 5x10-12: standing calf raise
